As you move through perimenopause, you might often wonder: What should I actually eat to feel better?
The answer isn’t always straightforward (and it may not be the quick fix you’re hoping for), but here’s the truth:
The best diet for perimenopause is one that supports your whole body, not just your hormones.
It’s not about strict food rules or the latest wellness trend—it’s about building a nourishing foundation that helps you feel energised, sleep more deeply, and reduce frustrating symptoms like mood swings, weight gain, and night sweats.
Let’s break this down.
Why Perimenopause Changes Everything
The fluctuating oestrogen levels and gradual decline in progesterone that happen in perimenopause affect almost every system in your body, including:
- Metabolism and blood sugar regulation
- Mood and sleep cycles
- Muscle building and maintenance
- Bone density and cardiovascular health
- Thyroid and adrenal function
- Gut and immune health
No wonder it can feel like everything is shifting at once! The good news is that food is one of the most powerful tools you have to regain balance and resilience.
The Foundational Nutrition Pillars
Your diet during perimenopause should focus on regulating blood sugar, reducing inflammation, supporting hormone detoxification, and maintaining lean muscle and bone density. Here’s how:
Prioritise Protein
Aim for around 1.5g of protein per kg of body weight daily, spread across three meals. This supports muscle mass, satiety, metabolism, and hormonal balance.
Great protein sources include:
- Organic poultry, beef, lamb, fish
- Eggs, tofu, tempeh, lentils, beans
- High-quality protein powders (e.g. Pulsin, Bulk, Sunwarrior)
Eat Blood Sugar-Balancing Meals
Structure your plate with:
- Protein (¼ of plate)
- Healthy fats (1–2 tbsp)
- Slow carbs (sweet potato, quinoa, wild rice)
- Non-starchy vegetables (½ of plate)
Tip: Avoid constant snacking. Allow insulin levels to stabilise between meals.
Eat Three Solid Meals Daily
Skipping meals or grazing all day can disrupt both blood sugar and cortisol.
Aim for three satisfying meals within a 10–12 hour eating window.
Support Bone Health
Calcium and vitamin D are essential for protecting bone density. Add in:
- Sardines, leafy greens, dairy (or fortified dairy alternatives)
Focus on Fibre & Phytoestrogens
Fibre supports oestrogen clearance and gut health. Phytoestrogens (plant-based compounds) can gently support hormonal balance.
Include:
- Ground flaxseed (1–2 tbsp daily)
- Lentils, chickpeas, edamame
- Vegetables and some fruit (especially berries)
What to Limit or Avoid
Certain foods may worsen symptoms or increase your long-term risk of chronic disease. Aim to limit:
- Processed snacks and refined sugars
- Sweetened drinks and alcohol
- White bread, pastries, refined carbs
- Trans and excess saturated fats (processed meat, margarine, deep-fried foods)
- High sodium packaged foods
- Charred or overly fried foods (they create AGE compounds that promote inflammation)
The Mediterranean Diet: A Strong Starting Point
A Mediterranean-style eating pattern ticks many of the boxes: anti-inflammatory, blood sugar balancing, rich in antioxidants, and supportive of heart health.
It typically includes:
- Colourful vegetables
- Olive oil, nuts, seeds, oily fish
- Whole grains, beans, lentils
- Modest dairy and quality meats
- Herbs and spices (turmeric, ginger, cinnamon)
This Is About Long-Term Resilience
This isn’t a short-term reset. It’s about creating habits that will support you for decades.
When you nourish your body well now, you set yourself up for:
- More energy
- Better sleep
- Fewer hormonal symptoms
- Stronger bones
- Lower disease risk
- Improved mood and mental clarity
Start small. This week, try just one shift, like adding more protein at breakfast, or swapping your mid-afternoon snack for a bigger, balanced lunch. Those little changes add up, and you will feel the difference.
